How the walking distance is calculated
Every figure on this page starts from one number: what a single step costs in calories. That depends mostly on two things, how much you weigh and how fast you are moving.
The calculator works this out with the ACSM walking equation, which scales the cost of each step with your body weight, pace and incline. Converted into calories per kilometre, it looks like this:

The energy cost of covering a kilometre barely changes across normal walking paces. The gross figures above actually fall slightly as pace rises — at 68 kg a kilometre costs about 58 calories at a gentle 3 km/h and about 46 at a brisk 6 km/h — because they include the energy your body spends just being alive, and a faster walker spends less time on the road.
Distance comes from a fixed 1,389 steps per kilometre, which assumes an average stride of 72 cm. Time is distance divided by your pace. Incline feeds into the same equation: climbing adds work in proportion to the grade, so at 4 km/h a 6% grade costs about 70% more per kilometre than level ground, and a 12% grade roughly two and a half times as much.
The model is the ACSM walking equation, from ACSM’s Guidelines for Exercise Testing and Prescription. It is validated for walking speeds of roughly 3–6 km/h, and every figure it produces here is gross: the energy you would have burned at rest is included, not subtracted.
How many calories 10,000 steps burns
At 1,389 steps per kilometre, 10,000 steps is 7.2 km. That is a walk of about 1 hour 48 minutes at a slow 4 km/h, or 1 hour 12 minutes if you push to a brisk 6 km/h.
At the slower pace the model gives roughly 300 calories for a 54 kg walker, 370 at 68 kg, 450 at 82 kg, 520 at 95 kg and 600 at 109 kg. Cover the same 10,000 steps at 6 km/h and the gross figures ease slightly — about 260, 330, 400, 460 and 530 — because the faster walk is over sooner and includes less resting time.
Body weight matters more than most people expect. A 109 kg walker burns roughly twice what a 54 kg walker burns over an identical route, because the work is largely a matter of moving mass.
These are gross figures, which is the next section's problem.
What these numbers leave out
Resting metabolism is not subtracted. Your body spends energy whether you walk or sit on the sofa, so part of every total above is energy you would have spent anyway. The genuine additional cost of a walk is meaningfully lower than the figure shown, and the gap widens the longer and slower the walk.
Beyond that, the model works from population averages and cannot see any of the things that make you different from an average. Age, sex and body composition all shift the number. So does fitness, in a direction people find counter-intuitive: a trained walker is more efficient and therefore burns slightly less over the same distance. Terrain, surface, temperature, wind, anything you are carrying and your individual gait all matter too.
The food side has the same problem wearing different clothes. Calorie values here are typical figures for a common serving. Two tablespoons of peanut butter can run anywhere from about 90 to 200 calories depending on the brand and how heaped the spoon is, and the portions people actually serve themselves rarely match the ones on the label.
So treat everything here as an order of magnitude rather than a measurement. The calculator shows two decimal places because a number has to be displayed somehow, not because it is accurate to two decimal places.
Why distance instead of calories
A calorie is an abstract unit. Almost nobody has a working feel for what 400 of them represent, which is why calorie counts on menus and packaging tend to slide past without registering.
A kilometre is different. You know roughly how long one takes, what it feels like underfoot and where it would get you from your own front door. Converting one into the other does not add any information, but it does move the information into a unit your intuition can actually hold.
That is the whole purpose of this site, and it is worth being clear about the limit of it. This is a tool for building a rough sense of scale, not a ledger to balance. Food and exercise do not cancel each other out neatly, appetite and energy expenditure both adjust in ways a fixed sum cannot capture, and treating a walk as the price of a meal is a way of thinking that tends to make people feel worse rather than better. How many steps are in a kilometre?
This site uses 1,389 steps per kilometre, which assumes an average stride of 72 cm. Your own figure depends on your height and pace: taller people and faster walkers cover more ground per step, so a tall walker at a brisk pace might need closer to 1,200, and a shorter one nearer 1,600.
What is 200 calories in steps?
Between about 3,300 and 6,700 steps, depending on what you weigh. At a slow 4 km/h it works out at roughly 6,700 steps for a 54 kg walker, 5,400 at 68 kg, 4,400 at 82 kg and 3,300 at 109 kg. In distance that is 4.9 km down to 2.4 km, or a walk of about 1 hour 13 minutes down to 36 minutes.
How many steps is 1 calorie?
Roughly 17 to 34 steps, again depending on body weight. At 4 km/h a 109 kg walker burns a calorie every 17 steps, a 68 kg walker every 27, and a 54 kg walker every 34. Heavier walkers burn a calorie in fewer steps because the work is largely a matter of moving mass.
Is 10,000 steps really 500 calories?
For most people, no. At a slow 4 km/h, 10,000 steps comes out at about 300 calories for a 54 kg walker, 370 at 68 kg, 450 at 82 kg and 600 at 109 kg. The widely repeated 500 figure only holds towards the heavier end of that range, and these are gross figures that include resting metabolism, so the genuine extra burn is lower still. Treat 350 to 450 as the realistic gross figure for an average adult.
How many steps does it take to burn 500 calories?
Around 8,400 to 16,900 steps at a slow 4 km/h. That is 13,400 steps for a 68 kg walker, which is 9.6 km and about 2 hours 25 minutes of walking. A 109 kg walker gets there in 8,400 steps, a 54 kg walker needs 16,900.
Can you burn 1,000 calories a day by walking?
It is possible but it takes a long time. At 68 kg and a slow 4 km/h you would need about 26,800 steps, which is 19 km and nearly five hours on your feet. Walking faster mainly buys time rather than steps: at a brisk 6 km/h the same 1,000 calories takes about 3 hours 40 minutes, because each hour of faster walking burns more. Heavier walkers get there sooner: at 109 kg and 6 km/h it is roughly 18,900 steps and about 2 hours 15 minutes.
Is it possible to burn 5,000 calories in a day by walking?
Not realistically. At 82 kg and 4 km/h that would take about 111,000 steps, which is 80 km and about 20 hours of continuous walking. Figures like this circulate in fitness discussions but they describe endurance events, not something to aim at. There is no useful version of this as a daily target.
Does walking uphill burn more calories?
Considerably more. Climbing adds work in proportion to the grade — at 4 km/h, each 1% of gradient adds roughly 12% to the cost of a kilometre. For a 68 kg walker at 4 km/h that turns 52 calories per kilometre on the flat into about 70 at a 3% grade, 89 at 6% and 125 at 12%. Gradient is the most efficient way to raise the cost of a walk without walking further or faster.
Is it better to walk faster or for longer?
For total calories, distance matters more than pace. Once resting metabolism is set aside, walking a kilometre costs a 68 kg walker about 34 calories at any normal pace — the same at a gentle 3 km/h as at a brisk 6 km/h. Covering more ground is what raises the total.
Pace still changes the rate. That same walker burns about 173 calories in an hour at 3 km/h and about 275 at 6 km/h, simply because the faster hour covers twice the distance. So if your limit is time, walk faster; if your limit is willingness, walk longer. For most people duration is the easier lever to sustain.
How many calories does walking 3 miles burn?
Three miles is 4.8 km, about 1 hour 12 minutes at a slow 4 km/h. That comes out at roughly 199 calories at 54 kg, 250 at 68 kg, 302 at 82 kg and 401 at 109 kg. As with every figure here, resting metabolism is not subtracted, so the additional cost over sitting still is lower.
Is walking 30 minutes a day enough exercise?
Thirty minutes a day, five days a week, meets the 150 minutes of weekly moderate-intensity activity recommended by the NHS and the World Health Organization, provided the pace is brisk enough to leave you slightly out of breath. In distance terms 30 minutes at a slow 4 km/h is 2 km, about 2,800 steps and roughly 104 calories for a 68 kg walker.
